7 Supplements Women in Perimenopause Should Take to Feel Their Best

by | Nutrition and Change

In today’s post, we’re diving into seven supplements that can genuinely help women in midlife feel balanced, energized, and calm again.

If you’ve ever found yourself standing in the supplement aisle feeling completely overwhelmed – you’re not alone. There’s so much noise online about what works and what doesn’t. But when you understand why your body needs certain nutrients during perimenopause, everything starts to make sense.

Before we get into the list, here’s one important truth: no supplement can outdo a chaotic lifestyle.

If you’re barely sleeping, constantly stressed, and fueling your body with ultra-processed foods every day, no capsule or powder will make you feel your best. It all starts with your foundations – real food, hydration, rest, movement, and a calmer mind.

Once those are in place, supplements become that beautiful extra layer of support that helps your body thrive, not just survive.

1. Magnesium – The Calm in a Bottle

If there’s one supplement I’d recommend to almost every woman in perimenopause, it’s magnesium. I call it “calm in a bottle” for a reason.

Magnesium plays a role in over 300 biochemical processes in your body — including energy production, muscle relaxation, sleep regulation, and stress management. During perimenopause, declining estrogen levels and increased stress can deplete magnesium stores, leaving you feeling wired, tense, or unable to fully relax.

When I skip magnesium for a few days, I feel the difference immediately: my sleep becomes lighter, my mind races, and I wake up feeling restless.

There are different forms of magnesium —

  • Magnesium glycinate is excellent for sleep and relaxation.

  • Magnesium citrate supports digestion.

  • Magnesium threonate can cross the blood-brain barrier and support mood and cognitive function.

If stress, anxiety, poor sleep, or muscle tension are part of your perimenopause experience, magnesium may be the gentle support your nervous system is craving.

2. Vitamin D3 + K2 – The Sunshine Duo

Vitamin D is often called the “sunshine vitamin,” and for good reason — it’s produced in your skin when exposed to sunlight. But here’s the catch: as we age, our ability to synthesize Vitamin D decreases, and many women spend much of their day indoors.

Low Vitamin D levels are extremely common in perimenopause and can contribute to fatigue, low mood, weakened immunity, and bone density loss.

Pairing Vitamin D3 with Vitamin K2 makes it far more effective. D3 helps your body absorb calcium, while K2 ensures that calcium is directed to your bones – not your arteries. Together, they support bone strength, heart health, immune balance, and mood regulation.

If you live in a place with long winters or limited sun exposure (like the UK), supplementation is essential year-round. Have your levels checked with a simple blood test; the sweet spot for most women is between 75–120 nmol/L (30–50 ng/mL).

Once your levels are optimized, you may notice improved energy, focus, sleep, and overall emotional balance.

3. Omega-3 Fatty Acids – For Brain, Heart, and Hormone Health

Omega-3 fatty acids are one of the most well-researched and impactful supplements for women in midlife.

Found in oily fish like salmon, sardines, and mackerel (or high-quality fish oil and algae-based supplements for vegetarians), omega-3s reduce inflammation, support brain and heart health, and help stabilize mood and hormones.

During perimenopause, the body’s natural inflammatory response can increase, contributing to joint pain, brain fog, mood swings, and even dry skin. Omega-3s can help calm that inflammation, keeping your brain sharp, your joints mobile, and your skin hydrated from the inside out.

Most women are deficient without realizing it – especially if you don’t eat oily fish several times a week. Look for a supplement with both EPA (for mood and inflammation) and DHA (for brain and hormonal support).

Omega-3s are one of those “foundational” nutrients that make everything else – from mental focus to recovery — just work better.

4. B-Complex Vitamins – For Energy, Mood, and Clarity

If you feel drained no matter how much you sleep, B vitamins might be your missing link.

These essential vitamins — particularly B6, B12, and folate — are crucial for energy metabolism, red blood cell production, and neurotransmitter balance. In simpler terms, they help your body turn food into energy and your brain produce mood-stabilizing chemicals like serotonin and dopamine.

Stress, hormonal fluctuations, and even certain medications (like birth control or HRT) can deplete your B vitamins faster than your body can replenish them.

A quality B-complex supplement can help lift brain fog, improve focus, reduce anxiety, and ease that overwhelming fatigue so common in perimenopause.

Tip: Look for methylated forms (like methylfolate and methylcobalamin) – they’re more easily absorbed, especially if you have MTHFR gene variations that affect folate metabolism.

5. Probiotics – For Gut, Mood, and Hormonal Balance

Your gut is one of the most underrated players in hormone health.

A balanced gut microbiome helps your body metabolize and eliminate excess estrogen, reduce inflammation, and even regulate mood through the gut-brain axis. During perimenopause, changes in hormones can alter gut bacteria, leading to bloating, constipation, and skin or mood changes.

Adding a high-quality probiotic or fermented foods like kefir, sauerkraut, kimchi, or yogurt can help restore balance.

Look for strains such as Lactobacillus rhamnosus, Lactobacillus plantarum, and Bifidobacterium lactis, which are known to support women’s hormonal health and digestion.

Remember: your gut and hormones are in constant conversation. When you nourish your gut, you create a foundation for better mood, clearer skin, improved immunity, and more balanced cycles.

6. L-Theanine — Calm Focus for an Overactive Mind

If your mind feels scattered, anxious, or constantly “on,” L-Theanine might become your new favorite supplement.

It’s a natural amino acid found in green tea that promotes calm focus and relaxation without drowsiness. It increases alpha brain waves — the same ones associated with meditation — helping you feel centered and clear-headed.

For women juggling careers, families, and hormonal fluctuations, L-Theanine can help reduce that wired but tired feeling and smooth out the sharp edges of caffeine.

It works beautifully taken alongside a morning coffee or green tea to enhance focus, reduce stress, and support a steady sense of calm.

If you often feel mentally overstimulated or struggle to unwind after busy days, try 100–200 mg of L-Theanine to invite that peaceful steadiness back into your day.

7. Vitex (Chaste Tree Berry) – For Hormone Regulation

Finally, let’s talk about Vitex, also known as Chaste Tree Berry.

This ancient herbal remedy has been used for centuries to support women’s hormonal balance. It works by gently influencing the pituitary gland, which regulates progesterone and estrogen production.

During perimenopause, progesterone levels naturally decline, often creating symptoms like PMS, mood swings, irregular cycles, and breast tenderness. Vitex can help balance this ratio, easing those ups and downs.

It’s not a quick fix – Vitex works gradually over 2–3 months  but many women notice improved mood, reduced bloating, and a more regular cycle.

Important note: always check with your healthcare provider before starting Vitex, especially if you’re taking hormonal birth control, thyroid medication, or HRT.

Bonus Support: Resveratrol and Creatine

And if you want to go one step further – Resveratrol and Creatine are two powerful additions for long-term vitality in midlife.

Resveratrol is a plant compound found in red grapes, blueberries, and certain berries that supports cellular health, estrogen receptors, and antioxidant protection. It helps combat oxidative stress, supports heart health, and may even mimic some of estrogen’s positive effects on the body – making it especially beneficial as estrogen levels start to decline.

Creatine, on the other hand, is one of the most well-studied supplements for maintaining muscle mass, strength, and cognitive function. As estrogen decreases, women naturally lose lean muscle more quickly, which can slow metabolism and affect balance and bone strength. Adding creatine helps preserve muscle tissue, improve energy during workouts, and even support brain performance and mood stability.

Together, Resveratrol and Creatine act as long-term support for your brain, heart, and body composition  helping you stay strong, sharp, and vibrant well beyond perimenopause.

Final Thoughts: Build the Foundation First

There you have it  – seven (actually nine!) supplements that can support your energy, mood, and overall well-being through perimenopause and beyond.

But remember – supplements are tools, not magic fixes.
They work best when paired with the essentials: nourishing food, proper rest, hydration, movement, and a mindset that honors the woman you’re becoming.

Small, consistent changes in your habits, combined with the right nutritional support, can transform how you feel day to day.
