7 Foods Every Woman Should Prioritise in Perimenopause for Weight Loss & Energy

Has your body started changing even though you haven’t really changed anything?

Maybe weight is creeping on – especially around your middle.

Your energy isn’t what it used to be.

Cravings feel stronger.

And the weight loss methods that used to work for you suddenly aren’t working anymore – or definitely not as well as they used to.

If this sounds familiar, I want you to know something important:

You are not imagining these changes.

Your body hasn’t suddenly stopped working. But it is changing biologically, and that means the strategies that worked for you in your 20s or 30s may not be what your body needs now.

And this is where I see so many women get stuck.

Weight starts creeping on, so we immediately think:

Eat less. Restrict more. Try harder.

But what if your body isn’t fighting you?

What if it’s simply asking for a different strategy?

Let’s look at what’s actually changing in perimenopause – and the 7 food groups I believe women should prioritise to support weight loss, energy and overall wellbeing.

I Know How Frustrating This Can Feel

I experienced this myself.

As I got over 30, my body started changing even though my lifestyle hadn’t really changed.

My clothes weren’t fitting.

My weight was creeping up.

And when I looked at myself, I just didn’t feel like me anymore.

I had struggled with my weight for much of my life, so believe me – I knew how to diet.

My usual strategy was very low carb, lots of chicken and vegetables, work out harder and drop a few kilos.

It used to work.

Until it didn’t.

As I got older, I couldn’t get the same results. And even when I did lose weight, it seemed to come back much faster once I stopped the restrictive diet.

I remember thinking:

“Is this it for me now? Is this just what getting older feels like?”

Thankfully, the answer was no.

What I didn’t understand at the time was that I was trying to solve a new biological situation with my old strategies.

Once I understood that, I could start changing my approach.

Why Does Your Body Change in Perimenopause?

There isn’t just one thing happening.

Hormonal changes can create a ripple effect across your sleep, stress, appetite, cravings, energy, muscle mass and body composition.

Progesterone

As ovulation becomes less predictable, progesterone can decline.

I often describe progesterone as one of our “calming” hormones, so changes can go hand in hand with changes in sleep, mood and how we cope with stress.

And when you’re exhausted, everything becomes harder – including managing hunger, cravings and making food choices that support your goals.

Estrogen

Estrogen can fluctuate significantly during perimenopause.

It plays an important role in body composition, insulin sensitivity, mood, bone health and fat distribution.

This is one of the reasons many women start noticing changes around their middle and wonder:

“Where has this belly suddenly come from?”

Testosterone and Muscle

Testosterone matters for women too. It plays a role in muscle, strength, libido, drive and overall wellbeing.

And maintaining muscle becomes increasingly important as we age.

Without actively preserving it, we naturally lose muscle over time – which is why strength training and adequate nutrition become so important in midlife.

So yes – if you’re thinking, “But I’m eating the same way I always have!” – you probably are.

Your body is simply not the same body it was 10 or 20 years ago.

And that means your strategy needs to evolve too.

But Don’t Calories Still Matter?

Absolutely.

If your goal is fat loss, energy balance still matters and you generally need a calorie deficit.

But instead of asking:

“How little can I eat?”

I want you to start asking:

“How can I nourish my body properly while creating the right energy balance for fat loss?”

Because eating less and less while ignoring what your body actually needs isn’t the answer.

We need to look at what you’re eating too.

And this brings me to the 7 food groups I want you to prioritise.

1. Protein-Rich Foods

I know – you’ve probably heard “eat more protein” approximately 5,000 times already.

But there’s a reason everybody keeps talking about it.

Protein is particularly important as we age because it helps support muscle mass, recovery, satiety and body composition.

But here’s the question:

Do you actually know how much protein you’re eating?

I hear this all the time:

“Oh yes, I eat plenty of protein. I have chicken for lunch.”

Then we actually look at their food intake and they’re often nowhere near what they thought.

As a general starting point, I often recommend around 100g of protein across the day, with roughly 30g at your main meals, although individual needs vary.

Think:

  • Eggs
  • Chicken
  • Fish
  • Lean beef
  • Greek yoghurt
  • Cottage cheese
  • Tofu and tempeh
  • Lentils and beans

A really simple habit is to start building every meal around your protein.

Ask yourself:

“Where is my protein?”

Especially at breakfast.

A breakfast containing protein and fibre is much more likely to keep you satisfied than starting your day with something mostly sugary or refined.

2. Fibre-Rich Foods

If protein is number one, fibre is right up there with it.

Fibre supports gut health, digestion, satiety and blood sugar management – all things we want to pay more attention to in midlife.

A useful general target is around 25-35g of fibre per day.

Great sources include:

  • Vegetables
  • Fruit
  • Beans and lentils
  • Whole grains
  • Chia seeds
  • Flaxseeds
  • Nuts

And don’t forget your cruciferous vegetables such as broccoli, cauliflower, cabbage, kale and Brussels sprouts.

So rather than always asking:

“What do I need to cut out?”

Start asking:

“Have I got enough protein and fibre on my plate?”

That’s a much more useful place to start.

3. Berries

If you love something sweet, berries are a fantastic option.

Blueberries, strawberries, raspberries and blackberries provide fibre, vitamins and polyphenols – plant compounds with antioxidant properties.

They’re also a really easy way to add more plant diversity to your diet.

Add them to:

  • Greek yoghurt
  • Porridge
  • Overnight oats
  • Chia pudding
  • Smoothies

Personally, I think of berries as a midlife-approved sweet treat.

You don’t need to be frightened of fruit. Just remember that, as with everything, your overall portions and diet still matter.

4. Phytoestrogen-Rich Foods

This is one group of foods I think more women should know about.

Phytoestrogens are naturally occurring plant compounds that can interact with estrogen receptors in the body.

They don’t replace your body’s estrogen, but phytoestrogen-rich foods can be a useful part of a balanced midlife diet.

You’ll find them in foods such as:

  • Ground flaxseeds
  • Tofu
  • Tempeh
  • Edamame
  • Sesame seeds
  • Chickpeas
  • Lentils
  • Beans

The bonus is that many of these foods also provide protein, fibre or both.

One of the easiest habits?

Add some ground flaxseed to your yoghurt, porridge or smoothie.

Simple.

5. Healthy Fats – Especially Omega-3s

Can we please leave behind the idea that eating fat makes you fat?

I absolutely believed this when I was younger.

Fat was the enemy and I tried to avoid it everywhere.

But healthy fats are an important part of our diet and help support brain health, satiety and overall health.

Good choices include:

  • Extra virgin olive oil
  • Avocado
  • Nuts and seeds
  • Salmon
  • Sardines
  • Mackerel

Oily fish is particularly useful because it provides omega-3 fatty acids.

Of course, fats are energy-dense, so portions still matter when you’re trying to lose body fat.

The answer isn’t unlimited avocado just because it’s healthy!

It’s about including quality fats in appropriate amounts.

6. Quality Carbohydrates

Carbohydrates are NOT bad.

And you absolutely don’t need to remove them completely to lose weight in midlife.

But you may notice that your body responds differently to certain carbohydrates than it did when you were younger.

I definitely do.

I used to eat pasta and feel completely fine.

Now?

Sometimes it feels like I’ve swallowed a brick!

Instead of thinking “carbs are bad,” think:

Quality. Quantity. Combination.

Choose more fibre-rich options such as:

  • Sweet potato
  • Oats
  • Quinoa
  • Brown rice
  • Bulgur wheat
  • Pearl barley
  • Beans and lentils
  • Fruit and vegetables

And combine carbohydrates with protein, fibre and healthy fats.

I sometimes swap spaghetti for spiralised courgette.

Does courgette taste exactly like spaghetti?

No. Let’s not get carried away. 😂

But with a lovely sauce and protein, it works brilliantly for me and feels much lighter.

The goal isn’t to ban carbs.

It’s to find an approach you can actually maintain.

7. Fermented Foods

Finally – let’s talk about your gut.

Fermented foods can be a useful way to add beneficial microorganisms to your diet and support your gut microbiome.

Some simple options include:

  • Kefir
  • Live natural yoghurt
  • Sauerkraut
  • Kimchi

If you enjoy and tolerate them, try including fermented foods regularly.

And if sauerkraut makes you want to run in the opposite direction, don’t force yourself!

Your diet needs to work for YOU.

So What Should You Actually Focus On?

I don’t want you to finish this article thinking you’ve just been given another complicated diet to follow.

You haven’t.

Keep it simple.

Focus on getting enough protein and fibre.

Include healthy fats and quality carbohydrates.

Eat a variety of colourful plant foods.

Add fermented foods if you enjoy them.

And most importantly:

Stop Looking for Perfection

You don’t need to eat “perfectly” seven days a week.

I’m a huge believer in eating in a way where most of your food nourishes and supports your body – while you still have a life.

You can go to the party.

You can eat the cake.

You can have a day where you think:

“Whatever. I’m enjoying myself today.”

Because we’re not trying to create another diet you can follow for three weeks.

We’re creating a way of eating you can actually live with.

What Happened When I Changed My Own Strategy?

This is essentially what I did myself.

Instead of constantly trying to eat less, cut more carbs and become more disciplined, I started understanding what my changing body actually needed.

I changed how I nourished myself and stopped relying on the same restrictive strategies I’d used when I was younger.

Alongside other changes to my lifestyle, I personally lost over 20 pounds and reached a healthy body weight.

But it wasn’t just about the number on the scales.

I felt more in control again.

And that’s what I want women to understand.

Sometimes you don’t need to try harder.

You need a different strategy.

Your Changing Body Doesn’t Need to Be Punished

Imagine making a few simple shifts and noticing:

Your energy improving.

Your cravings becoming easier to manage.

Feeling more in control around food.

Your body starting to change.

And most importantly…

Feeling like YOU again.

Your changing body doesn’t need to be punished.

It needs to be understood, nourished and supported differently.

Midlife doesn’t have to mean accepting stubborn weight gain, low energy and feeling uncomfortable in your body.

It can be the beginning of your strongest, healthiest and most confident chapter yet.
